Behavioral Activation

A step-by-step behavioral activation worksheet: reconnect activity and mood, schedule two values-linked activities, and test your predictions against what actually happens.

How mood and activity feed each other

When your mood drops, doing less feels like the only option. But doing less quietly removes the small doses of pleasure, contact, and accomplishment that mood runs on, so the low gets lower. Depression shrinks your life first, then charges you for living in a smaller one. Behavioral activation runs that spiral in reverse. You act first, in small planned ways, and let motivation catch up afterward. It sounds backwards, and it is one of the best-tested approaches there is for lifting depression.

Let your values pick the activities

Not all activities are equal fuel. The ones that move mood most are usually tied to something you value, like being a steady friend, making things, learning, or caring for your body. An activity linked to a value can leave you steadier even on days it is not exactly fun.

Build your activity menu

Check the activities that connect to something you care about, not the ones you think you should pick.

Schedule your first activity

Write what you will do, when, and where. An activity with a time and a place is far more likely to happen than a vague intention.

Schedule your second activity

Pick a different day if you can. Two small islands in the week beat one big one.

Predict your enjoyment

Before you do either activity, predict how much you will enjoy them overall. Depression is a pessimistic forecaster, so write the prediction down; you are going to check its math.

0 · No enjoyment at all10 · Thoroughly enjoyable

Rate what actually happened

Come back after the activities and rate the real experience. Most people find the forecast ran low, and that gap is worth remembering the next time depression predicts the future.

If the low is getting heavier

Behavioral activation helps many people, but a worsening mood or thoughts of self-harm deserve professional care alongside any worksheet. In the US, you can call or text 988 anytime to reach the Suicide and Crisis Lifeline.
